A calorie surplus is the difference between what you eat and what you expend. For weight gain, the arithmetic mirrors the deficit case: maintenance first, then a margin. But the margin has a ceiling that the deficit side does not, because muscle protein synthesis is rate-limited by training and protein, not by calories. A surplus of roughly 10–20% above maintenance, or about 200–500 kcal, is where the gain is mostly lean. Past that, the extra is mostly fat and the rate of muscle gain does not rise with it.

Maintenance first

Maintenance is the energy intake at which body mass is stable. The most common predictive equation is Mifflin-St Jeor (1990):

  • Men: 10 × weight (kg) + 6.25 × height (cm) − 5 × age (y) + 5
  • Women: 10 × weight (kg) + 6.25 × height (cm) − 5 × age (y) − 161

That gives resting metabolic rate (RMR). Multiply by an activity factor to get maintenance. The factor is a simplification: 1.2 for sedentary, 1.375 for light activity, 1.55 for moderate, 1.725 for very active, 1.9 for extra active. These are population averages. Individual maintenance can differ by 10% or more in either direction, so treat any single number as a midpoint, not a target.

What a surplus produces

The energy content of tissue is not a single number. Adipose tissue is often quoted at 7,700 kcal per kilogram, but that describes fat mass, not body weight. Lean tissue is roughly 1,800 kcal per kilogram. Early weight gain includes water and glycogen, which have no energy cost. Late in a surplus, maintenance rises as body mass increases, so the same intake produces less gain. The 7,700 figure is wrong early (water) and late (maintenance rises) for two different reasons.

A 200–500 kcal surplus is the range where the gain is mostly lean. The rate of lean mass gain is limited. For a trained man, roughly 0.2–0.5 kg of lean mass per month is the upper bound; for a woman, about half that. These are population figures with wide individual variation. They are not promises.

Worked calculation

Take a 30-year-old man, 180 cm, 75 kg, moderately active. Mifflin-St Jeor:

RMR = 10 × 75 + 6.25 × 180 − 5 × 30 + 5
RMR = 750 + 1125 − 150 + 5
RMR = 1730 kcal/day
Maintenance = 1730 × 1.55
Maintenance = 2682 kcal/day

A 10–20% surplus:

Lower bound = 2682 × 1.10 = 2950 kcal/day
Upper bound = 2682 × 1.20 = 3218 kcal/day
Surplus = 268–536 kcal/day

At 7,700 kcal per kg of fat mass, a 500 kcal daily surplus would predict about 0.45 kg per week if all of it were fat. But the gain is not all fat. If 0.3 kg of that monthly gain is lean tissue (1,800 kcal/kg) and the rest is fat (7,700 kcal/kg), the arithmetic changes. The point is that the scale moves faster than muscle grows, and the difference is fat and water.

These ranges assume the Mifflin-St Jeor estimate is accurate. If maintenance is underestimated by 10%, a 500 kcal surplus is actually 230 kcal, and the gain is slower. If overestimated, the surplus is larger and the gain is faster and fatter.

Protein and training

Muscle protein synthesis is stimulated by resistance training and amino acid availability. Protein intake of 1.6 g per kg of body weight per day is the upper end of the range where benefit plateaus in most trials. For a 75 kg person, that is 120 g per day. Calories beyond that do not increase muscle gain; they increase fat storage. The surplus is permissive, not causative.

What people get wrong

The mistake is treating the surplus as the driver of muscle gain. It is not. The driver is training and protein. A larger surplus does not accelerate muscle growth; it accelerates fat gain. The error is natural because the scale moves when you eat more, and the scale does not distinguish lean from fat. Early water weight reinforces the mistake. The correction is to set the surplus at 10–20% above maintenance, keep protein at 1.6 g/kg, and accept that lean gain is slow.
