Fibre intake is the macronutrient that sits beside protein in any discussion of satiety per calorie, yet it is the one most often dropped when energy intake falls. The arithmetic is straightforward: protein has a target expressed in grams per kilogram of body weight, and fibre has a target expressed in grams per day. The two are not interchangeable, but they interact. This page sets out what the figures are, where they come from, and how to pair them without turning a diet into a chemistry experiment.
What the figures actually are
The most cited fibre target for adults is 25–30 g per day. That range is not a single study result; it is a synthesis. The Institute of Medicine, in its 2005 Dietary Reference Intakes, set an Adequate Intake (AI) for total fibre based on the median intake observed in populations with low rates of coronary heart disease. For men aged 19–50, the AI is 38 g; for women aged 19–50, it is 25 g. For adults over 50, the figures fall to 30 g for men and 21 g for women. The 25–30 g range commonly quoted is a simplification of those age- and sex-specific values.
Typical intake in the United States and much of Europe is around 15 g per day, roughly half the AI. That figure comes from national dietary surveys, such as the National Health and Nutrition Examination Survey (NHANES), which uses 24-hour recalls. Recall data carry a known under-reporting bias, so the true average may be slightly higher, but the gap between 15 g and 25–30 g is large enough that the direction of the error does not change the conclusion.
Protein targets are different in kind. The Recommended Dietary Allowance (RDA) for protein is 0.8 g per kilogram of body weight per day, a minimum to prevent deficiency in sedentary adults. For someone in an energy deficit who wants to preserve lean mass, the evidence supports a higher range, commonly 1.6–2.4 g/kg per day, with the upper end used during aggressive deficits or in trained individuals. That range is not a single RDA; it is a consensus from studies using nitrogen balance and body composition. Where the evidence stops being clear is the exact upper limit and whether very high intakes offer additional benefit. The honest position is that 1.6 g/kg is well supported, 2.4 g/kg is a reasonable ceiling for most, and beyond that the data are thin.

How to work out your own numbers
A worked example makes the arithmetic repeatable. Suppose an adult weighs 70 kg, is 40 years old, and is eating 1,800 kcal per day in a deficit. The protein target uses the deficit range, not the RDA.
Step 1: Protein target
1.6 g/kg × 70 kg = 112 g protein/day
2.4 g/kg × 70 kg = 168 g protein/day
Choose 1.8 g/kg: 1.8 × 70 = 126 g protein/day
Step 2: Protein calories
126 g × 4 kcal/g = 504 kcal from protein
Step 3: Fibre target
Use 25–30 g/day for an adult woman; 30–38 g/day for an adult man.
For this example, 28 g/day.
Step 4: Fibre calories
Fibre is not fully digestible. Atwater factors assign 2 kcal/g to soluble fibre
fermented in the colon, but most labels use 4 kcal/g for total carbohydrate.
Using 2 kcal/g: 28 g × 2 = 56 kcal (approximate).
Step 5: Remaining energy
1,800 − 504 − 56 = 1,240 kcal from fat and other carbohydrate.
The fibre figure here is a target, not a prescription. The 2 kcal/g value is a simplification: it describes the energy from short-chain fatty acids produced by fermentation, and it is wrong in both directions depending on the fibre type. Insoluble fibre contributes less; soluble fibre contributes more. The error is small relative to total intake, but it is an error.
Why fibre sits next to protein
The mechanism is volume and gastric emptying. Fibre adds bulk to a meal without adding proportional energy. Soluble fibre forms a gel in the stomach, which slows gastric emptying and prolongs distension. That distension signals satiety through vagal afferents. Protein does something similar through different pathways: it has a higher thermic effect of food and affects satiety hormones such as GLP-1 and PYY. The two together change the satiety per calorie of a meal more than either alone. That is the arithmetic that matters in a deficit: not a magic food, but a change in the ratio of satiety signals to energy consumed.
The evidence for fibre and weight loss is moderate, not strong. Trials that increase fibre without changing other variables show small average differences in body weight, often 0.5–1 kg over several months. That is a population average; an individual may see more or less. The effect is not a rate of loss, and it is not a guarantee. The more reliable use of fibre is adherence: meals that are high in fibre and protein tend to be more filling, which makes a deficit easier to sustain.
Foods high in both protein and fibre
The list is short. Most high-protein foods are animal products with no fibre. Most high-fibre foods are low in protein. The overlap is plant-based and specific.
- Lentils, cooked: 9 g protein and 8 g fibre per 100 g (USDA FoodData Central).
- Black beans, cooked: 8.9 g protein and 8.7 g fibre per 100 g.
- Chickpeas, cooked: 8.9 g protein and 7.6 g fibre per 100 g.
- Edamame, cooked: 11 g protein and 5 g fibre per 100 g.
- Tofu, firm: 17 g protein and 2.3 g fibre per 100 g. Lower fibre, but useful.
- Quinoa, cooked: 4.4 g protein and 2.8 g fibre per 100 g. Not a protein source on its own.
- Almonds: 21 g protein and 12.5 g fibre per 100 g. Energy-dense, so portion matters.
A meal combining 150 g lentils, 100 g edamame, and 50 g almonds provides roughly 13.5 + 11 + 10.5 = 35 g protein and 12 + 5 + 6.25 = 23 g fibre. That is close to a day’s fibre target in one meal, which is why the pairing works. It is also a large volume of food, which is the point.
What people get wrong
The most common mistake is treating the RDA for protein as a target for someone in a deficit. The RDA is a minimum to prevent deficiency, not an optimal intake for preserving muscle when energy is restricted. The confusion is natural because the RDA is the only protein figure most people encounter, and it is presented without context. A second mistake is treating fibre as a single substance. The AI is for total fibre, but soluble and insoluble fibres have different effects. Oats, barley, and legumes are higher in soluble fibre; wheat bran and vegetables are higher in insoluble fibre.
