Protein per 100 grams and protein per 100 kilocalories order foods differently. In a calorie deficit, the calorie is the constraint. A food that delivers 20 g of protein per 100 g but also delivers 500 kcal per 100 g is not a high-protein food in the sense that matters; it is a high-fat food with some protein attached. Why per 100 kcal, not per 100 g

A 100 g portion of peanut butter delivers 25 g of protein but also 588 kcal. To get 25 g of protein from peanut butter costs 588 kcal. From cod, 25 g of protein costs about 115 kcal. In a deficit, the difference is the difference between a snack and a meal.

The per-100-g ranking puts peanut butter, cheese, and nuts near the top because they are dense. They are dense in fat and calories as well as protein. The per-100-kcal ranking puts lean fish, egg whites, whey isolate, and 0% Greek yogurt at the top because they deliver protein with little else.

The RDA is a minimum, not a target

The Recommended Dietary Allowance for protein is 0.8 g per kilogram of body weight per day for adults. This figure comes from the Institute of Medicine (now National Academies) 2005 report, based on nitrogen balance studies. It is the intake needed to prevent deficiency in 97.5% of the population. It is not the intake needed to preserve muscle during energy restriction.

A 70 kg adult following the RDA eats 56 g of protein per day. That prevents deficiency. It does not necessarily preserve lean mass when calories are reduced.

Protein during a deficit: the range, and where it stops being clear

When energy intake is below maintenance, the body can catabolize muscle for amino acids. Higher protein intakes reduce this. The evidence supports a range of 1.6 to 2.4 g per kilogram of body weight per day during a deficit for individuals engaged in resistance training. This range appears in position stands from the International Society of Sports Nutrition (Jäger et al., 2017) and in reviews of energy restriction (Helms et al., 2014).

Above 2.4 g/kg, the evidence does not show additional muscle-sparing benefit in most studies. Below 1.6 g/kg, the risk of lean mass loss increases. The range is not a precise threshold; individual variation and training status shift it.

For a 70 kg adult, the deficit target is 112 to 168 g of protein per day. That is 2 to 3 times the RDA. The RDA is not wrong; it answers a different question.

Worked calculation: from body weight to food

This example uses a 70 kg adult targeting 1.8 g/kg during a deficit.

Step 1: Target protein = 1.8 g/kg × 70 kg = 126 g/day
Step 2: Choose foods by protein per 100 kcal.
Step 3: Cod (21.7 g protein per 100 kcal). To get 30 g protein from cod:
        30 g ÷ 21.7 g per 100 kcal = 138 kcal from cod.
Step 4: 0% Greek yogurt (16.9 g per 100 kcal). To get 20 g protein:
        20 g ÷ 16.9 g per 100 kcal = 118 kcal.
Step 5: Lentils, cooked (7.0 g per 100 kcal). To get 20 g protein:
        20 g ÷ 7.0 g per 100 kcal = 286 kcal.
Step 6: Total from these three: 70 g protein, 542 kcal.
Step 7: Remaining protein needed: 126 g − 70 g = 56 g.
Step 8: If the remaining 56 g comes from chicken breast (18.8 g per 100 kcal):
        56 g ÷ 18.8 g per 100 kcal = 298 kcal.
Step 9: Total daily calories from protein foods: 542 + 298 = 840 kcal.

This leaves room for fat and carbohydrate within a typical deficit intake. The arithmetic is repeatable with any body weight and any target in the 1.6–2.4 g/kg range.

Animal and plant sources: the leucine and completeness point

Animal proteins (meat, fish, eggs, dairy) are complete: they contain all nine essential amino acids in proportions the body can use. Most plant proteins are lower in one or more essential amino acids. Grains are low in lysine; legumes are low in methionine. This does not make plant proteins inferior in a mixed diet. It means the mix matters.

Leucine, one of the branched-chain amino acids, triggers muscle protein synthesis. The threshold per meal is often cited as 2.5 to 3 g of leucine. Animal proteins reach this in a 20–30 g protein serving. Plant proteins may require a larger serving or a combination. Soy is an exception: it is a complete protein with leucine levels comparable to animal sources.

The practical point: if protein intake is adequate and varied, amino acid profile is unlikely to be the limiting factor. If intake is near the RDA and entirely from low-leucine plant sources, the picture is less clear.

What people get wrong

The most common error is reading the RDA as a target. The RDA is a minimum to prevent deficiency, not an optimal intake for body composition. The second error is ranking foods by protein per 100 g, which rewards fat content. The third is assuming that a food labeled “high protein” meets a meaningful threshold. In the EU, a food must have at least 20% of its energy from protein to carry that claim. A food with 20% of energy from protein and 500 kcal per 100 g still delivers only 25 g protein per 100 g.

These mistakes are natural because the numbers are published without context. A label says “20 g protein.” It does not say “per 100 g” or “per serving” or “per 500 kcal.” The reader supplies the missing frame, and the frame is usually per serving, which varies.

Where the evidence stops

The 1.6–2.4 g/kg range for deficits is supported by short-term studies, typically 4–16 weeks. Long-term data on muscle preservation over years of cycling deficits is thinner. The interaction between protein intake, resistance training, and age is not fully mapped. For older adults, some evidence suggests higher intakes (up to 2.0 g/kg) may better preserve muscle, but the trials are heterogeneous.
